TL;DR Build your pantry around plants, legumes, herbs/spices, fermented foods, and quality fats. Reduce ultra-processed snacks and sugary beverages as defaults. Start with 15 staples, not 150 specialty products.

The goal

An anti-inflammatory style pantry makes the healthy choice the easy choice. It is inspired by patterns like Mediterranean-style eating: lots of plants, olive oil, legumes, herbs, seafood or other quality proteins, and minimal ultra-processed food.

This is culinary strategy, not a diagnosis tool.

The 5 pantry zones

1. Flavor architecture

Garlic, onions, lemons, vinegars, mustard, chili, cumin, paprika, turmeric, black pepper, dried oregano, bay leaves.

2. Quality fats

Extra-virgin olive oil for most cooking and finishing; nuts, seeds, tahini, avocado when available.

3. Protein anchors

Eggs, canned fish (sardines/salmon), beans, lentils, Greek yogurt, tofu/tempeh, frozen fish or chicken.

4. Fiber-rich carbs

Oats, potatoes, quinoa, brown rice, whole-grain wraps or bread you enjoy, corn tortillas.

5. Produce insurance

Onions, carrots, cabbage, leafy greens, frozen berries, frozen mixed vegetables, canned tomatoes.

Smart swaps (high impact)

Instead of default Try Why it helps day-to-day
Sugary breakfast cereal Oats + fruit + nuts/seeds More fiber, steadier energy
Creamy bottled dressings Olive oil + lemon + mustard Fewer additives, better control
Ultra-processed snacks Yogurt, fruit, nuts, hummus Real-food defaults
Sugary drinks Water, sparkling water, tea Big lever for many people
Deep-fried takeout default Sheet-pan roast + herbs Still satisfying, more produce

What not to obsess over

  • Buying every superfood powder
  • Making your kitchen 100% organic on day one
  • Throwing out every condiment tonight
  • Following inflammatory food lists that ban entire cuisines

Progress compounds when dinner is still delicious.

Weekly restock checklist

  • Fresh: greens, lemons, herbs, one allium, seasonal vegetables
  • Cold: eggs, yogurt, protein for 2–3 dinners
  • Dry: beans/lentils, oats or grains, spices
  • Frozen: vegetables + berries backup
